Here what I've done today matey
Standing mil press. Do not go lower then your chin. Press well behind your head. 4x8 99lbs
Upright row 4x8 43k 94 Lbs. Good for you suga, Do not go higher then where you triceps are parallel to the floor. Also if it dosnt hurt your shoulders go with alternating wide and narrow grip. Wide= where your forarms and upper arms form a right angle. Narrow = where there is one handspace between your hands. This will provide you with very nice separation between you delts and traps.
Arnold press. 3x12[/14k Good on 8 lbs. This is for ancillary-rotater cuff.
Lat raise.

Front raises. 3x8 10k
Bent lat raise. 3x8 10k
