Ok, I think I know what this is for, lets try.

Yesterday Legs

Squats, warmup then 1 set of 225 for 5 reps
205 for 5
185 for 5
135 for 10

Leg extensions 3x8

leg curl 4x8

Arms:

Bicep curls 90 lbs for 6
85 for 6

Ez curl 65 for 3x6

close grip 2x6 with 125

cardio 15 min
 
For an online training journal post the following..

Cardio.
Diet.
Sleep.
Supplements.
Training.
Training Comments.
Training Length.
Water.

Thats just what I do and it works well for me.
