Look up Dave Tate's basic 9-week Westside training program. If you can handle heavy volume or are on cycle, look into Metal Militia. If you want to gain size, screw the bicep curls and pec crap. Heavy rack deads, chain-suspended good mornings, and bench variations like board presses and floor presses. Remember your core is the most important part of your body. (Ditch the weight belt if you ever use one.)
