(1) Straight bar curl
(2) Dumbell curl (heavy)
(3) Hammer curls

Remember big tris add apperience to arms also. Do not just focus on bis if you want bigger guns.

Go heavy, heavy, heavy, but be careful, stretch completely and often, and balance bi's with heavy tri's. If you don't you'll get injuries, and they suck, take my word for it I know.

I list exercises on my site for bi's and tri's.

Concentrate on the negative motion. 2 seconds up 4 seconds down. Remember your 60% stronger in the negative motion, so thats where you want to blastum.

I agree with Hammer Curls as Laredo mentioned above. They work a slightly different angle and help spur on growth.

There was a post last week, you can search for it... I tells of a couple arm workouts. I tried the running the rack... Do this one. It blasted by biceps. You start at the 15lb DB's. Do sets of 12, move on to the 20's and so on untill you hit your max. Then back down. Thats one set... Do three sets... You won't be able to wash your hair when your done...
As for triceps...I still like tricep bench extensions with plates on my lap...It hits it hard and fast, then move over to the cable extensions with the roap, get the good sqeeze at the finish of each rep...Like stated before me, the negative is important.

If your biceps are not growing it's most likely because you have week forearms. For 3 weeks perform forearm flexion and extension work before you hit your biceps. You will be weaker but after the third week you will be able to handle heavier weights

NOLIMITS- Not to flame you, but I'm not sure whether doing those massive sets of bicep exercises will do anything for you. I know that you will feel a big burn, and they'll be pumped up- but doing tons and tons of sets won't do anything except make you *SMALLER*. If what you mentioned was true, marathon runners would be the biggest people in the world. (I think Skip LaCour said something like that) I'm a strong believer in *HEAVY* weight, *BIG* intensity, slow reps, and *ISOLATION* of the muscle group (good form).

Once again, not flaming you but trying to look out for my bro's out there trying to get swollen!

If mass is your goal, then you should probably get back to the basics:

* Bench press
* Squats
* Deadlifts

PEACE!

Sittin'on Diesel... I agree... I should have stated that running the rack is in no means a weekly workout... It is a shock to the biceps that you can do once every 6 weeks... It will make your arms grow...I work to low reps, at big weights... But I like to shock my muscles
from time to time... Every muscle....
No hard feelings... thats what this site is all about. People bouncing ideas off each other.. Listen to your own body.... it tells you what works..
There are no wrong opinions...

I like "running the rack" once every so often myself. 'Cept I just start out with the big bells and work my way down. It is the last set I do after my normal arm workout. Make sure to keep it away from back day! And BTW, pull ups are great for arm as well.

For best results here is the formula that works well with most clients:

1. standing db curls
2. inlcine dd curls or Flex Bisolater machine
3. barbell preacher curl or Hammer strength Bicep

Reps: 12,8, then 6

Remember it takes approx. 7-10lbs of mass to add 1/2" to 1" on your arms! So arm developement takes a lot of other variables as well (rest, diet, etc)

Hope this helps!!!
